Sample Programming - Week 1 / Session 1
Flexibility (8 minutes)
Foam roll lats for 1 minute per side, followed by a lat stretch with a band for 1 minute per side. Then, spend 2 minutes in Child’s Pose and finish with 2 minutes of Thread the Needle.
Motor Control (12 minutes)
Complete 3 sets of 20 reps per side for shoulder external rotations, resting 30 seconds between sides. Then, perform 3 sets of 10 reps per side of kettlebell arm-bar rotations with no rest between sides. For the single-arm hang, accumulate 2 minutes per side, switching arms as needed and minimizing rest.
Core (6 minutes)
Perform 3 sets, starting with 60 seconds of 90/90 breathing with feet supported and no rest, followed by 10 reps of alternating bird dogs with no rest in between.
Test
Hold the full bridge for 1 minute and the reverse plank for 1 minute.
